A calorie deficit calculator determines the exact daily energy gap below your Total Daily Energy Expenditure (TDEE) needed to achieve your target weight loss rate. The calorie deficit is the engine of all fat loss: when your body consistently receives less energy than it expends, it mobilises stored fat (and to a lesser degree, glycogen and protein) to meet the shortfall. The rate of fat loss is directly proportional to the size of the sustained deficit, though the relationship is not perfectly linear due to metabolic adaptation, changes in body composition, and water retention effects. and are companion tools for building a complete weight management plan.

A moderate deficit of 300–500 kcal/day is generally considered optimal for most people: large enough to produce visible progress (0.3–0.5 kg/week) while small enough to be sustainable and preserve lean muscle mass. Very large deficits (750+ kcal/day) accelerate weight loss but increase muscle loss, reduce energy for exercise, and trigger more severe metabolic adaptation.

  2. Enter your goal weight and your target timeline (e.g. lose 5 kg in 10 weeks).
  3. The calculator derives the required daily calorie deficit: total weight to lose × 7,700 kcal/kg ÷ number of days.
  4. Check whether the required deficit is sustainable — if it exceeds 750 kcal/day or puts you below 1,200–1,500 kcal/day, extend the timeline.
  5. Read the daily calorie target: TDEE minus the required deficit.
  6. Track your weight weekly (7-day average) to confirm the real-world rate of loss and adjust your target if needed.

Calorie deficit calculation

Daily deficit needed = (Weight to lose in kg × 7,700 kcal) ÷ Number of days

Daily calorie target = TDEE − Daily deficit

Worked example: 78 kg male targeting 73 kg (5 kg loss) in 10 weeks (70 days). Required deficit = (5 × 7,700) ÷ 70 = 38,500 ÷ 70 = 550 kcal/day. If TDEE = 2,650 kcal, daily target = 2,650 − 550 = 2,100 kcal/day. This is comfortably above the minimum safe intake of 1,500 kcal/day for adult males, making the goal feasible. Rate of loss: ~0.5 kg/week.

Understanding your deficit result

Deficit size and expected outcomes

250 kcal/day deficit: very sustainable, ~0.25 kg/week, minimal hunger, good muscle preservation — ideal for people close to goal weight or active athletes. 400–500 kcal/day: the "sweet spot" for most people — ~0.4–0.5 kg/week with manageable hunger. 600–750 kcal/day: aggressive, ~0.6–0.75 kg/week — suitable for short periods (4–8 weeks) with high protein intake and resistance training to limit muscle loss. 750+ kcal/day: high risk of lean mass loss, fatigue, hormonal disruption, and rebound — should only be done under medical supervision.

Common mistakes to avoid

Calorie deficit targets are mathematical estimates for educational and planning purposes. Individual results depend on genetics, metabolic health, adherence, and many other factors that this tool cannot model. Very low calorie diets (below 800 kcal/day) carry medical risks including cardiac arrhythmia, electrolyte imbalance, and gallstone formation and should only be undertaken under direct medical supervision.
