A sleep cycle calculator uses the science of 90-minute sleep cycles to recommend the best times to wake up or go to bed. Rather than counting hours, it counts complete cycles — each made up of light sleep, deep slow-wave sleep, and REM (rapid eye movement) sleep. Waking mid-cycle leaves you groggy; waking at the end of a cycle leaves you alert. and are useful companions for understanding how sleep affects energy expenditure and recovery.

The 15-minute offset built into this calculator accounts for the average time it takes a healthy adult to fall asleep (sleep latency). People with insomnia or high stress may take longer; adjusting the offset to 20–30 minutes gives a more conservative estimate.

  1. Choose your mode — "I'm going to bed at…" calculates optimal wake-up times; "I want to wake up at…" calculates when to go to bed.
  2. Enter your chosen bedtime or wake-up time using the hour and minute fields (24-hour format).
  3. Read the three recommended times — 6 cycles (9h, optimal), 5 cycles (7.5h, good), or 4 cycles (6h, minimum).
  4. Set an alarm for the recommended time closest to your schedule.
  5. Track your alertness over 3–5 days to find which cycle count works best for your body.

The sleep cycle formula explained

Wake-up time = Bedtime + 15 min (sleep latency) + (number of cycles × 90 min)

A standard adult sleep cycle lasts approximately 90 minutes and contains four stages: N1 (light sleep, ~5 min), N2 (light sleep, ~25 min), N3 (deep slow-wave sleep, ~25 min), and REM (~35 min). The proportions shift across the night — early cycles are deeper, later cycles have more REM. Waking during N3 produces sleep inertia (grogginess); waking from light N2 or between cycles produces alertness.

Worked example: bedtime 23:00 → 23:00 + 15 min = 23:15 sleep onset → 6 cycles = 9h → wake at 08:15. 5 cycles → wake at 06:45. 4 cycles → wake at 05:15.

Which cycle count should you aim for?

The NHS and CDC recommend 7–9 hours for adults aged 18–64 and 7–8 hours for those 65+. Six complete cycles (9 hours) is optimal for most adults; five cycles (7.5 hours) is the evidence-based minimum for sustained cognitive performance; four cycles (6 hours) is suitable only as a short-term necessity and correlates with increased cardiovascular and metabolic risk if sustained over weeks.

Sleep duration guidance comes from the National Sleep Foundation, NHS, CDC, and American Academy of Sleep Medicine. This tool provides general scheduling estimates — it does not diagnose sleep disorders such as insomnia, sleep apnoea, narcolepsy, or circadian rhythm disorder. If you experience persistent difficulty sleeping, excessive daytime sleepiness, or loud snoring, consult a GP or sleep medicine specialist. A formal sleep study (polysomnography) is the gold standard for diagnosis.
